im training for marine boot camp. mostly for the fitness test you have to take near the end. I want to get 100 points (or the best score you can get)

run 3 miles in 18 minutes
do 20 pullups
and 100 crunches in 2 minutes.
so far i can do the crunches, im up to 15 pullups. the running is the part im having the most trouble in. i use to be able to run a 5 minute mile. but its been a while, so i ran 3 miles today and timed at 21 minutes 30 seconds.
what kind of diet should i be eating, and what would be the best way to get a faster time. not just saying running, i want to know if anyone could recommend a weakly training routine or find one on a website. (couldnt find one)
