Advice on running the 400m sprint?

You can do 4-6 200s with 200 meters jog rest after each one and 8-12 100s and have about 30 seconds rest after each one. Also when you come down on the final 100m get your knees high. Hope that helps.

I ran it the other day at school in an Intrasquad meet, and i did horrible and ended with a 65. I know i could do way better, but i guess i started off too strong and had nothing left for the last half of it. I need some advice on what pace to go, when to speed up, when to keep it steady? Also, what would be some good workouts for speed?
