Wind sprint training to improve long-distance run times?

I was instructed to train according to the following program to improve my long-distance running:

Monday -- three mile run for time (best effort -- aiming for under 28 minutes)
Wednesday -- fartleks (.25 mile sprint + .25 mile jog x 6)
Friday -- four to six mile run (aiming for 40 to 60 minutes)
*absolutely no training on Tuesdays, Thursdays, Saturdays, and Sundays

Is this a good program? What modifications would you suggest?
And, for fartleks, could I run a medium/fast paced jog rather than sprint? If I sprint a quarter mile, I will probably collapse, and if I do that six times, I will probably die on the spot. I'm just not that well conditioned yet. Haha.
