Can someone please give me a long list of types of foods i can eat to lose weight and gain muscle mass?

I lift weights everyday and know how to work every muscle on my body, but for some reason i still have excess fat on my but and im a 19 year old male so thats embarissing for me. I ride my bike everday to work (supercenter walmart) about a mile away in the hot sun and when i go clock in i go right back outside because i am a cartpusher, for 8 more hours walking around the whole big azz lot hand pushing 20 baskets at a time sweating like crazy in the beaming sun. Also i just started doing suicides on days im off in my back yard (run back and forth across the yard) with 5pound ankle weights and my backyard is fairly big, aswell i just started doing jumpropes everyday for 30min. to an hour. I also lift weights in my garage doing dumbell bench presses and other arm workouts as well as pullups and hanging leg raises to work my abs and doing the ab lounge. I also drink 1% or 2% fat milk mixed with whey protein before and after my workouts and ofcourse lots of water during my cardio. My problem is i have NO IDEA of what to properly eat to have NO body fat and have nothing but muscle to be in tip top physical shape. I mean when im at work i usually eat a pineapple strawberry grapes mixed little bowl for my 15 minute break, as i NO longer eat mcdonalds even though i did for the past year and a half im giving fast food up because i want to be in tip top shape. On my lunch break i just eat one "cliff builders proteine bar" which nutrition facts is total fat 8g, sat. fat 5g, trans fat 0g, cholesterol 0mg, sodium 230mg, potassium 220mg, total carb 30g, dietary fiber 4g, insoluble fiber 2g, sugars 20g, other carb. 6g, proteine 20g and then theres a WHOLE bunch of good vitamins and minerals in there that i dont feel like typing. Also im going to start taking adult multi vitamins everyday now as i just bought them today. When i get home from work i do jumpropes and lift weight but then i get hungry so what am i supposed to eat? I eat whatever my mother makes that day like today manwhich mixed with ground beef, i havent ate it yet because i dont know the nutrition facts of the ground beef but the manwhich has no fat in it. I really dont want to just boil a bunch of eggs and try to get full by eating the white part only, i like to eat something that can full me up but not cause me to gain fat weight. I also plan on joining the u.s. army next year or maybe sooner and i want to be in tiptop shape so that way i can a excel in bootcamp and so forth.
